Exercise After Menopause: Proven Moves That Work

Exercise After Menopause

Exercise after menopause works differently than what most of us were taught, and the gap between conventional fitness advice and what your postmenopausal body actually needs is wider than you think.

Let me be direct with you.

The fitness advice most of us have been following for decades — long walks, moderate cardio — was built on research conducted almost entirely on men. Younger men. It was handed to women as if our physiology worked the same way.

It doesn’t. And after menopause, the gap widens considerably.

When estrogen declines, your body loses one of its most powerful metabolic regulators — one that helped manage muscle preservation, fat distribution, bone density, and cortisol. Dr. Stacy Sims, one of the leading researchers on female-specific exercise physiology, has been saying this for years: we are not small men, and we need our own protocols.

The good news: those protocols are clear, specific, and far shorter than what most of us are doing. Here are the three types of movement your postmenopausal body is actually waiting for.

The Three Movement Types Your Body Actually Needs

1. Why Exercise After Menopause Starts With Heavy Lifting

Heavy means heavy for you. The last two or three reps should be genuinely challenging with good form — not a specific number on a bar. Bodyweight squats to a chair count. Resistance bands count. What matters is progressive challenge.

This is non-negotiable because muscle is your metabolic currency after 50. Compound movements–squats, deadlifts, rows, presses–trigger muscle protein synthesis, protect bone density, and drive your resting metabolism around the clock. Three clients in their early 60s recently lost four to six inches off their waists by lifting three times a week. No starvation. No long hours of cardio.

Recommended frequency: 3 to 4 times per week

2. Sprint Interval Training (SITs): Short, Explosive, and Essential

Not running. Not traditional HIIT. SITs are 20 to 30 seconds of all-out effort — whatever all-out means for your body today — followed by two full minutes of real recovery. Four to six rounds. Done. Be sure to warm up and cool down.

Your machine of choice: bike, elliptical, rower, treadmill with speed and incline, or swimming laps. If you swim, go hard for one length, recover fully, repeat. These short explosive bursts improve insulin sensitivity, trigger growth hormone release, increase fat oxidation, and meaningfully improve your VO2 max — your cardiovascular capacity and one of the strongest predictors of longevity.

The dopamine hit afterward is real. I go grumpy sometimes. I come out grateful every time.

Recommended frequency: 2 to 3 times per week

3. Plyometrics: Build Bone Strength and Power Fast

I have osteoporosis, and I do these. Plyometrics–any rapid, forceful movement where both feet leave the ground briefly–signals bones to strengthen and train your body to generate power quickly. That power is what prevents falls and keeps you physically capable for decades.

Your bottom stair is enough. A small jump squat. Lateral hops. If you play pickleball or tennis, those lateral cuts and quick direction changes absolutely count. Start wherever you are. What Most Women Get Wrong: Recovery and Walking

Recovery Is Not Optional

Rest is where your body adapts. Without it you accumulate cortisol, break down muscle, and undermine every workout. Sleep, rest days, and stress management are not soft add-ons. They are the mechanism for gaining muscles.

And Walking: Let’s Be Honest

I still walk. My husband and I do a slow five-mile shore walk once a week. I also stroll after dinner nightly.

Your goal should be around 7,000 steps a day for better health.

Consistent daily movement genuinely matters for blood sugar, mood, cardiovascular health, and longevity.

But that is not my workout. Walking is something I do for my life. Lifting, sprinting, and jumping are what I do for my body. One cannot replace the other.

Give Your Body the Signal It Is Waiting For

You do not need longer workouts. You need the right ones. Your body is not failing you — it changed. Give it the signal it is waiting for, and it will respond.
